About The Tool

How Many Calories Does A Footballer Need?

Footballers don’t need the same amount of food every day. A match day can use far more energy than a rest day, so eating the same on both leaves you under-fuelled when it matters or over-fuelled when you’re resting. That’s why this calculator gives three numbers: rest days, training days and match days.

The GlobeHour Footballer Daily Calorie Needs Calculator starts with your resting energy needs, adds your everyday activity, then adds the extra energy from training sessions and matches using standard MET values. Each day then gets carbohydrate and protein targets inside the ranges recommended by UEFA’s expert group, with fat making up the rest.

Good to know: UEFA’s experts note that elite male players typically need around 3,500 kcal on a match day, with goalkeepers needing slightly less.
The Formula

How Your Calorie Needs Are Calculated

Example: a 25-year-old man, 180 cm and 75 kg, with 4 training days of 75 minutes, 1 match of 90 minutes and 2 rest days.

StepFormulaExample
BMR (Mifflin-St Jeor)10 × kg + 6.25 × cm − 5 × age + 5 (men) or − 161 (women)750 + 1,125 − 125 + 5 = 1,755 kcal
Daily LivingBMR × 1.42,457 kcal (rest day)
Training Session(7.0 − 1) × 3.5 × kg ÷ 200 × minutes+591 kcal → 3,048 kcal
Match(9.5 − 1) × 3.5 × kg ÷ 200 × minutes+1,004 kcal → 3,461 kcal
Weekly Average(Rest × 2 + training × 4 + match × 1) ÷ 720,566 ÷ 7 = 2,938 kcal

The MET values come from the Compendium of Physical Activities: 7.0 for general football training and 9.5 for a competitive match. The 1.4 daily living factor is GlobeHour’s assumption for normal activity outside football.

Macros

Carbs, Protein And Fat For Footballers

DayCarbsProteinExample (75 kg)
Rest Day4 g/kg1.8 g/kg300 g carbs, 135 g protein, 80 g fat
Training Day5 g/kg1.8 g/kg375 g carbs, 135 g protein, 112 g fat
Match Day7 g/kg1.8 g/kg525 g carbs, 135 g protein, 91 g fat
  • Carbohydrate is the main fuel for high-intensity football. The calculator uses 4 to 5 g/kg on rest and training days (inside 3–6 g/kg) and 7 g/kg on match days (inside 6–8 g/kg).
  • Protein repairs and builds muscle. The calculator uses 1.8 g/kg, inside the 1.6–2.2 g/kg range.
  • Fat makes up the remaining calories. Protein and carbs give 4 kcal per gram, and fat gives 9.
Goals

Building Muscle Or Losing Fat As A Footballer

The goal option adjusts every day by 10%. That keeps any change small, so you still have enough energy to train and play well. Your daily total is never set below 1.2 times your BMR.

  • Build Muscle: +10% calories, paired with regular strength training.
  • Lose Fat Gently: −10% calories. Never cut carbohydrates before training or matches.
Important: under-eating can hurt performance, recovery and health. If you want to change your body composition, work with a registered sports dietitian.
Tips

Match Day Nutrition Tips

  • Eat a carbohydrate-rich meal 3 to 4 hours before kick-off.
  • Increase carbohydrates the day before a match as well as on match day.
  • Drink regularly through the day so you start the game hydrated.
  • Refuel with carbohydrates and protein soon after the final whistle.
  • Spread protein across 4 to 5 meals and snacks every day.
  • Eat less on rest days, but don’t skip meals.
  • Choose healthy fats like nuts, olive oil and oily fish.
  • Ask a sports dietitian for a personal plan.
