About The Tool

What Is A VO2 Max Calculator?

A VO2 max calculator estimates your VO2 max without a lab. Instead of running on a treadmill with a mask, you do a simple fitness test, or just measure your resting heart rate, and the VO2 max calculator turns that number into an estimate in ml/kg/min.

This VO2 max calculator gives you four ways to test: the Cooper 12-minute run, the Yo-Yo Intermittent Recovery Test Level 1, the 20 m beep test and a heart rate method that needs no running at all. It then rates your result for your age and sex using Cooper Institute norms, shows the score you need for the next rating and gives a football fitness rating for your position.

Use the VO2 max calculator every 6 to 8 weeks with the same test to see whether your fitness is improving.

The Basics

What Is VO2 Max?

VO2 max is the most oxygen your body can take in and use during hard exercise. It is measured in millilitres of oxygen per kilogram of body weight per minute (ml/kg/min). The higher it is, the bigger your aerobic engine.

A high VO2 max helps you run further before you tire and recover faster between hard efforts. That is why it matters in endurance sports and in football, where players sprint, jog and recover again and again for 90 minutes. Aerobic fitness is also linked to long-term health, so it is a useful number for anyone, not just athletes.

Good to know: aerobic fitness naturally drops with age, which is why the VO2 max calculator compares you with people of your own age and sex.
The Formulas

VO2 Max Formulas Used By The Calculator

Worked examples for each test method.

TestFormulaExample
Cooper 12-Minute Run(Distance in metres − 504.9) ÷ 44.732800 m → 51.3
Yo-Yo IR1Distance in metres × 0.0084 + 36.41600 m → 49.8
Beep Test3.46 × (level + shuttle ÷ (level × 0.4325 + 7.0048)) + 12.2Level 12.5 → 55.1
Heart Rate15.3 × max heart rate ÷ resting heart rate (max = 208 − 0.7 × age)Age 30, rest 60 → 47.7

Formulas come from Cooper (1968), Bangsbo and colleagues (2008) for the Yo-Yo test, Ramsbottom and colleagues (1988) for the beep test, and Uth and colleagues (2004) for the heart rate method, with maximum heart rate from Tanaka and colleagues (2001). The VO2 max calculator runs these for you automatically.

Test Methods

Which VO2 Max Test Should You Use?

⏱️

Cooper 12-Minute Run

Run as far as you can

Run as far as you can in 12 minutes on a track. Simple, cheap and popular with runners and fitness tests.

  • Need: a 400 m track or GPS watch
  • Best for: runners and general fitness
🔁

Yo-Yo IR1

Football favourite

Repeated 2 × 20 m runs with 10 seconds of rest, getting faster. It copies the stop-start running of football.

  • Need: cones, 25 m of space and the audio
  • Best for: footballers and team sports
📢

Beep Test

20 m shuttle run

Run 20 m shuttles to beeps that get faster each level. Easy to test a whole squad at once.

  • Need: cones, 20 m of space and the audio
  • Best for: teams, schools and clubs
❤️

Heart Rate Method

No running needed

Uses your resting and maximum heart rate. Quick and safe, but the least accurate option.

  • Need: a heart rate monitor or watch
  • Best for: a first estimate or rest days
Tips

How To Improve Your VO2 Max

  • Do 4 × 4 minute hard intervals with 3 minutes easy, once or twice a week.
  • Add 2 to 3 steady aerobic sessions of 30 to 60 minutes.
  • Footballers: use small-sided games and repeated sprints.
  • Increase training gradually, by about 10% a week.
  • Sleep 7 to 9 hours so your body can adapt.
  • Losing excess body fat raises your score per kg of body weight.
  • Retest with the VO2 max calculator every 6 to 8 weeks.
  • Use the same test and conditions each time.

How Accurate Is The VO2 Max Calculator?

Every VO2 max calculator gives an estimate. Running tests are usually within a few points of a lab result, but pacing, motivation, weather, surface and how rested you are can all change your score. The heart rate method is the least accurate, especially if your maximum heart rate is very different from the age-based estimate.

The best way to use the VO2 max calculator is to track your own trend over time with the same test. Only a lab test with gas analysis measures it directly.

Safety: maximal running tests are hard. If you have a heart condition, high blood pressure or haven’t exercised for a long time, check with a doctor first. Stop if you feel chest pain or dizziness.
